Clear answers before you begin.

Do I need equipment?

A step, a wall, a chair and a backpack you can load to 10 to 20 kg. A skipping rope is optional.

Can I keep running?

Often yes, at a level that stays Green or Amber. The traffic-light system tells you how much.

My pain is where the tendon meets the heel.

The program has adapted instructions: every calf raise on flat ground and no deep calf stretches.

I strained my calf playing padel.

The program includes a phased calf-strength progression. Have a new injury assessed first; do not use the calendar alone to decide when to return to sport.

When should I see a doctor instead?

After a sudden snap in the calf or Achilles, if you cannot stand on tiptoe, or with a swollen, warm calf. The Blueprint has the full list.

Why 12 weeks?

Tendons adapt slowly. The programs with the best results for Achilles pain all run for about 12 weeks.

What format are the files?

Three PDFs and a spreadsheet for Excel, Google Sheets and Numbers.
